Let’s cut the crap. If you want a powerful, muscular lower body, you need to train legs with serious intensity. Not just going through the motions. Not just leg presses and extensions. You need heavy compounds, strategic isolation, and the kind of volume that forces growth.

This is my legs workout for men. It’s designed to hit every muscle in your lower body—quads, hamstrings, glutes, and calves—for maximum growth. Seven exercises, 35 sets, and a drop set on the main lifts to push your muscles past failure. This is the leg workout that builds real mass.

The Ultimate Leg Day Warm-Up

Your hips, knees, and lower back are about to take a beating. Prepare them.

The Routine:

  • Light cardio: 5 minutes on the bike or treadmill
  • Leg swings: 10 each leg (forward and side)
  • Bodyweight squats: 2 sets of 15
  • Walking lunges: 10 each leg
  • Hip circles: 10 each direction

Don’t skip the warm-up. Cold squats are a one-way ticket to injury. Take 5 minutes and get your blood flowing.

QUADS

1. Barbell Back Squat

Sets: 5 | Reps: 6-8 | Rest: 90-120 seconds | Drop Set: 8+10 (last set)

This is the single best exercise for building overall leg mass. Nothing builds quads, glutes, and hamstrings like a heavy squat. Position the bar across your upper back (not your neck).

Keep your chest up and core braced. Descend until your hip crease is below your knee. Drive through your heels to stand. On the last set, drop the weight by 40-50% and do 10 more controlled reps without rest.

Form Tips for Maximum Quad Activation:

  • Keep your knees tracking over your toes—don’t let them cave inward.
  • Push your knees outward as you ascend to engage more of your quadriceps.
  • Control the descent—don’t dive-bomb the squat.
  • If your heels lift, you’re leaning too far forward—sit back more.

2. Leg Press (Feet Low on Platform)

Sets: 4 | Reps: 10-12 | Rest: 60-90 seconds | Drop Set: 10+10 (last set)

With feet low on the platform, you shift emphasis directly to your quads. Sit back against the pad, place your feet shoulder-width apart near the bottom edge.

Lower the weight until your knees are at 90 degrees (or slightly deeper). Push through the balls of your feet to extend. On the last set, drop the weight by half and rep out 10 more slow, controlled reps.

How to Maximize the Quad Burn:

  • Keep your lower back pressed against the pad—don’t let it lift.
  • Don’t lock your knees at the top—maintain tension in your quads.
  • Lower the weight slowly (2-3 seconds) for more time under tension.
  • If your hips lift off the pad, you’re going too heavy.

3. Bulgarian Split Squat

Sets: 3 | Reps: 8-10 each leg | Rest: 60 seconds

This single-leg exercise builds quads, glutes, and balance. It also fixes left-right imbalances. Place your back foot on a bench behind you. Hold a dumbbell in each hand or one heavy dumbbell in your front hand. Lower until your back knee almost touches the floor, keeping your front heel planted. Drive through your front heel to return.

What to Focus On for Quad Growth:

  • Keep your torso upright—don’t lean too far forward.
  • Your front knee should not travel past your toes.
  • Squeeze your glute at the top for full extension.
  • If you can’t do 8 reps with dumbbells, use bodyweight.

HAMSTRINGS & GLUTES

4. Romanian Deadlift (RDL)

Sets: 4 | Reps: 8-10 | Rest: 90 seconds | Drop Set: 10+10 (last set)

The RDL is the best exercise for hamstring and glute development. It stretches your hamstrings under load, which is a powerful growth stimulus. Hold a barbell or dumbbells in front of your thighs, knees slightly bent. Push your hips back while keeping your spine neutral. Lower the weight along your shins until you feel a deep stretch in your hamstrings. Drive your hips forward to return.

Pro-Tips for This Hamstring Builder:

  • Keep your back flat—don’t round your spine.
  • Push your hips back as far as they’ll go—like closing a car door with your glutes.
  • The stretch is the money part—don’t rush it.
  • If you feel it in your lower back, you’re not hinging correctly.

5. Lying Leg Curl

Sets: 3 | Reps: 10-12 | Rest: 60 seconds | Drop Set: 10+10 (last set)

This isolates your hamstrings without involving your lower back or glutes. Lie face down on the machine, knees just off the edge, ankles under the pads.

Pull your heels toward your glutes, squeezing your hamstrings at the peak. Lower with control. On the last set, drop the weight by half and do 10 more slow reps.

What to Focus On for Hamstring Growth:

  • Squeeze at the top for 2 full seconds.
  • Lower the weight slowly—fight the negative.
  • Point your toes slightly to increase hamstring engagement.
  • Don’t let the weight crash down—control every rep.

GLUTES

6. Barbell Hip Thrust

Sets: 3 | Reps: 10-12 | Rest: 60 seconds | Drop Set: 10+10 (last set)

If you want strong, powerful glutes, you need hip thrusts. Sit on the floor with your upper back against a bench. Roll the barbell over your hips—use a pad.

Drive through your heels to thrust your hips upward until your body forms a straight line from shoulders to knees. Squeeze your glutes hard at the top. On the last set, drop the weight by half and do 10 more reps without rest.

Key Points for Glute Activation:

  • Squeeze your glutes at the top for 2 full seconds.
  • Keep your chin tucked—don’t overextend your lower back.
  • Drive through your heels—your toes should barely touch the floor.
  • Use a barbell pad or your hips will regret it.

CALVES

7. Standing Calf Raises

Sets: 4 | Reps: 12-15 | Rest: 45 seconds

Calves are notoriously stubborn, but they respond to high volume and full range of motion. Stand on a raised platform (or the calf raise machine) with your heels hanging off. Lower your heels as far as you can, feeling a deep stretch. Explosively push up onto your toes, squeezing at the top.

  • Full range of motion—stretch at the bottom, squeeze at the top.
  • Hold the peak contraction for 2 seconds.
  • Calves respond to frequency—train them 2-3 times weekly.
  • If you’re not feeling it, you’re not going deep enough.

If you want to take your leg development to the next level—and I mean truly maximize growth—add an eighth exercise for your adductors (inner thighs). The machine adduction is my go-to. It’s often overlooked, but strong adductors add thickness and stability to your entire lower body.

They also protect your knees during heavy squats. Three sets of 12-15 reps, with a drop set on the final set, and you’ll feel muscles you didn’t even know existed.

Show up. Lift heavy. Push through the burn. Eat. Sleep. Repeat.
